Eating Right actually takes less time than you think: Tip # 3.

Tip # 3: If its green and not a frog – eat it!

And what class of foods would fall in this group – yep, you’re not wrong: vegetables.

This includes all the green vegetables, all shades of green. Some good examples include – broccoli, spinach, asparagus, cabbage, long beans.

Obviously, the darker green it is, generally, the better for you. I should also include fruits that are in the shades of yellow to orange in this tip also.

Total estimated time so far (previous top 2 tips) = approx. 8 minutes.

Add: green vegetables (this tip) = approx. 2 minutes.

Estimated time taken out of your day = approx. 10 minutes!

Why is eating greens (or yellow or orange fruits) important to your life? What value could it possibly pass on to you?

Well, besides being natural sources of vitamins, minerals, antioxidants and other nutrients, they tend to keep you fuller – for longer. This helps you curb your appetite throughout the day and from snacking on ‘junk food’. Yellow, orange and green fruit and vegetables offers your body and mind multiple nutritional benefits.

Lets have a look at a few of these fruits – bananas and oranges for example. Their yellowish-orange pigmentation have been shown to slow down the ageing process and also reduce risks of some types of cancers. Bananas are loaded with potassium and magnesium which reduce the risk of muscle cramping.

This is especially important for anyone who trains with weights in the gym. Potassium and magnesium assist in the muscles extending and contracting properly and are essential for maximising muscle performance.

Obviously, not all yellow-orange fruits and vegetables have the same sugar content and don’t all  have the same impact on your insulin levels. Lets keep it simple, if your body transformation goal is to lose unwanted fat  around the butt and belly then:

** stay away from high – sugar or High Glycemic Index (GI) fruits and vegetables.

Some examples include: pineapples, yams, corn and carrots.

Instead choose options which include low to moderate GI, that is foods that have more complex carbohydrates and does not ‘spike’ your sugar levels and keeps your insulin steady. Some examples include: grapefruits, mangoes, oranges, paw-paws, peaches, pumpkin, capsicum and tomatoes.

We need to work with our bodies, not against it.

Eating in a way that does not encourage fluctuations in sugar and insulin levels is critical to body transformation and weight management. Like I have mentioned before, the key to body transformation is hormonal management – specifically, insulin management.

Make time to eat properly

When insulin is under control, your body’s drive to store fat is minimized and under control too.

So, there you have it! Tip # 3 of my series of Top Ten Tips to being in Tip-Top Shape come summer. The awareness of these top 3 tips is one thing.

Application is the other pillar. Adaptation is yet another. The philosophy of my blog.

So, as you can see, to implement these top 3 tips, it should not take you any more than 10 minutes out of your day. Now, of course you can spare 10 minutes.

My goal is to not only inform you but also to show you how Eating Right actually takes less time than you think. Matter of fact, one of my goals is to show you how the application of my Top Ten Tips should not take more than 30 minutes or 1800 seconds out of your busy day.

Make the time to eat properly.

It might not only add years to your life, but along with consistent weight training and regular cardiovascular training, may just add more life and zest in to your years.

Its your choice. Your life, after all.

The Fire Within.

Life is short. We all agree on this.

Life is also complex. One of the skills is to make this complexity a little less complex. Simplify the complex. De-clutter. Simplify life. Most of us would agree on this too.

Life is also an exercise in Risk Management. Anyone that thinks otherwise needs to put their thinking hat on for a few minutes. Look back at your life. Look at your life so far to this point. Look at all the decisions you have made either consciously or subconsciously to minimise your life risks. How many?

Many.

I believe one category with high risk to a growing number of human beings today, partly because of the increasing levels of obesity is cardiovascular disease and other stress-related disorders.

As I see it, it is not enough to just eat the right foods and keep cholesterol levels low. It is also not enough to exercise regularly, not enough still, to take regular holidays to ‘get away from it all’.

Nope, not enough.

How can we lower that moderate to high risk of cardiovascular and stress-related diseases? As I see it, to protect ourselves and lower these real Life Risks, we must learn to ‘switch-off’. Like I tell most of my apprentices in the gym and in life, we need to learn to “quiet the mind.

Easier said than done.

We need to learn how to ‘turn off our engines’ in order to lengthen the effective useful life of our time on this planet. What I mean by this is that we need to switch off our production of the “Fire within”. What Fire Within, you may be asking?

You see, we are many things. One thing I know is that we are not in control of ourselves as much as we think we are. We are hormonal creatures. Because of this, the Fire Within is a term I use for the production of the hormone – “adrenaline”. I also refer to this as the “Energy Hormone”. The hormone that gives you that sense of Vitality. The hormone that is triggered whenever we a faced with a ‘flight or fight’ response to a threat. That fire within needs to be turned off, when no longer needed.

This hormone, this Fire Within needs to be tamed. To be controlled. Better. Many people need to learn to become less dependent on this energy hormone for their everyday living. As a keen observer of human behaviour, I believe that like many other things people struggle with managing, in life – their diets, their money, their insatiable desire for ‘newness’, their constant dis-satisfaction with the old etc, many people do not know how to ‘switch off’ this vital hormone – the giver of vitality or life and also – THE TAKER!

Not turning the Fire Within OFF, allows emotions such as anger, frustration, irritation, challenge and excitement trigger this energy hormone: adrenaline. I see many people incapable of managing these psychological triggers of this deadly hormone. Incapable of bringing this hormone under control. They let these emotions get the better of them.

Effective stress management is what is needed. Some rules of the brain to consider –

Step 1: Quiet the Mind.

Step 2: Repeat to Remember.

Step 3: Remember to Repeat.

Effective stress management requires that we be healthy in mind and spirit, not just in our physical bodies. What I am talking about here when I refer to effective stress management, it is to “quiet the mind …. And spirit”. This is what will truly allow you to manage one of your life’s greatest risks: adrenalin mis-management.

Eating well and exercising is not enough.

Many individuals seek adrenalin ‘highs’ and seek increasing levels of excitement and joy to enjoy the thrill of challenge. They never seem to get enough. Constantly seeking more and more different ways to experience the adrenalin rush. I believe these people may find it much more difficult to manage adrenalin which could likely increase their life risks.

Ask yourself: are you one of these types of people?

Like any surfer would know, you cannot keep riding the peak of the wave forever as there will always be a trough. A low point. Adrenaline “junkies” need to train and re-train themselves to experience life without the constant novel stimulation. They need to come down from the “mountain-tops” and enjoy the peace and calmness of the valley. This is where true rest and recuperation/re-charging and healing can occur.

Please do.

Your life depends on it more than you think. Turn off the Fire Within.

The hustle and bustle and frantic pace of modern living does not allow us the luxury of natural recovery. We are robbed of it. This comes at a cost: an ever-increasing state of mental diseases or stress-related diseases. A costly price to pay for not managing the energy hormone, better.

Because of this theft brought on us by modern-day living, we find ourselves planning these ‘vacations or holidays’ in to our lives, through deliberate design. But, you cannot escape YOU – you cannot run away from your mind.

Even Jesus Christ, the greatest psychologist that ever lived, thought it was very important, too. Rest, that is. There is a passage in the bible where he did request of his disciples to follow him to a quiet place and get some rest (somewhere in Mark gospel, I think).

Think about it: Jesus Christ thought it was necessary all those years ago.

Now, from a Christian – religious point-of-view, if Jesus Christ thought it was necessary for him and his disciples to periodically get some rest, then, who are we to think we can exist without it?

Practice switching off the Fire Within before the flames burn out your life before your time.

Pour some water to put out those flames. From time to time.

Don’t just treat the symptom (vacations/holidays). Focus on treating the cause: Quietening your mind. And spirit.

Longer, better quality life to you.

Sticking with what works, doesn’t always work.

Maintenance 

A number of years ago, a member of my gym ( I owned & managed a Family gym for about 7 years) came in for his usual once a week gym session like he had always done. I could not help noticing that he did the same training routine for the last three months, so I asked him what his goals were. He said that he was just doing it to ‘maintain’ his level of strength, health and fitness.

He was doing maintenance.

I asked him when he started this training program and he told me that he started it over twenty years ago. I was shocked. He did the same thing for twenty years. Wow! Familiarity, I agree, is one of the comforting things about life. I guess it gives us a sense of certainty and steadfastness in a world that is ever changing.

We all try to cling on to something that is familiar and seemingly unchanging.

However, doing the same training program for twenty years for ‘maintenance’ may not be serving his purposes now. Yes, the program may have served his purposes when he was younger and in his twenties for a brief time, but for a brief time only.

 

Muscle is like life

You see, it is common knowledge now that your muscles adapt to any exercise within five to six workouts. I told him that if his goal has been maintenance than working out with the same program for that long may not be aligned with that goal. The thing is many things has changed with him since his 20’s when he set his original goals, the obvious thing being his age.

Studies show that after the big 3-0, your metabolism – the rate at which your body burns calories to function daily, begins to slow down, causing you to store more excess calories as unwanted body fat. A lot of men start storing a lot of ‘blubber’ around their gut and women tend to deposit it in the butt and legs.

Not what many people want.

 

Desire

What you want and what you get can be poles apart because of this metabolic reduction.

Your metabolism drops for several reasons, one of them being that you progressively lose lean body mass (muscle) each year and your strength levels drop as you get older. That is why it is so important to ‘off-set’ this ageing effect or rate is by doing strength training and promoting protein synthesis and muscle growth. For optimal health results you would try combining it with some sort of cardiovascular exercise.

What qualifies as cardio or aerobic exercise? Any activity that elevates your heart rate and trains your lungs to become more efficient at delivering oxygen throughout your body.

Back to our story – familiarity is important for us all. It was important for my gym pal. I get that. However, getting stuck in a holding pattern and doing the same workout for years which is not aligned with the goal (in this case ‘maintenance’), could imply that they are too scared to stray from a routine that works. People who do this though are forgetting that the routine may have worked once, yes, but in the past. It may not necessarily work now.

The truth is, sticking with what works doesn’t always work.

It could be holding you back.

The above could apply to many areas of life too, but in this instance, I am relating it to the successful achievement of your physical transformation goals. Whether your goal is to burn fat, build a stronger, bigger chest or put on mass. All these achievements is just your body’s physiological and biological response to the various stimulus you place on your body’s muscles in your exercise routine.

It is through adaptation that the body morphs or changes. These adaptations eventually cease as your body handles the stresses or stimulus more efficiently. The result? Well, the body’s response to the workout you have been routinely doing for twenty years or so is not doing you any good. Your body ‘knows’ your workout so well now. Basically, you are getting less for each successive workout.

Because your muscles are not being forced to adapt, your metabolism or ‘engine room’ drops and you start burning fewer calories. You wonder why you’re not losing weight or fat or putting on muscle like you used to. You use fewer muscle fibres during your workouts, and this would leave you an unsatisfying taste in your mouth as the results you get is less than what you desired. Not motivating. Very frustrating!

So, sticking with what works is not always the best when it comes to achieving exercise goals.

How do you break this awful cycle, you may be asking?

One word: variety.

In a future blog, I will give you a few alternative exercises to the basic average beginner’s training program outlined in an earlier blog How much time do you have for a workout?” This will add variety as change is needed.

You don’t need to make wholesale changes. Sometimes, just replacing one key exercise with an alternative can feel different enough to make your body think its trying something entirely new.

Be brave. Embrace change.

Change is always part of a good exercise program. Managing change is important.

A good workout program is like life: life is about change – if you’re not changing, you’re not living. So, don’t always stick with what works if maintenance is your goal. Instead, spice it up with a little variety. A little change.

Have you got what it takes?

Before you begin lifting weights and start your workout program, either after a long lay-off or if you’re a beginner you need to consider a few things. In my two decades of experience, one thing that holds true is, you have got to decide what you want to get out of it. Basically, what is your goal?

Working out in a gym and sculpturing a physique that is closer to what you imagine yourself to be in the mirror can be rewarding, but it involves hard work, time, lots of effort, sacrifices, risk and money. How much risk you’re willing to take is an individual thing. Just like the famous but true investment motto, “gamble only what you can afford to lose”, in this case, training on your own increases your risks (here, injuries and not achieving desired results). To lower these risks, seek help from a suitably experienced and qualified professional.

So, it is essential to understand why you’re doing it and where it lies in your priorities in life whichever phase of life you’re in. A clear sense of purpose will help propel you through what can be a confusing and often unsatisfying experience, if you’re not careful.

Depending on which phase of life you’re in, for example a man or woman going through their 40s would see life quite different from a person in their 20s. In many cases, there will be a specific trigger that kicks this process off – a change in circumstance maybe an upcoming wedding, something traumatic such as going through a divorce or being made redundant or even coming in to a sum of money. For a person in their late teens or early 20s, making themselves feel stronger, more confident and looking better may improve their chances of attracting a potential partner.

In my experience, for most people, however, the underlying reason for starting a strength and fitness program is a desire to be a better version of themselves – a better you, of the person they see in the mirror every morning when they wake up and every night before they go to bed. There is no doubt that feeling stronger and healthier and fitter with an improved body shape makes people feel more attractive and improves their level of confidence. It gives you a certain level of self-determination that simply does not come from other parts of life. If you feel good about your physical self, after all, you usually relate better with everyone who comes in contact with you. More importantly you relate better to you. That much is true. Everyone gets the best of you. You get the best of you too.

Have you got what it takes?

Do you have enough humility to accept that you are not perfect and that you don’t know everything and that you may just need help? Only you can answer these questions. Only you can act on them. Don’t wait too long.

Be brave.

Let the David in you overcome the voice of goliath that has been creating fear and stalling you. Your strongest weapon in beating this goliath, in changing and adopting new physical habits in your life for a better quality life now and especially in to your old age, is with you, 24/7: your MIND.

Its never too late to start, no matter how old you are.

My meditation hour

We all need to relax. True.

Some people, some cultures, some countries do it better than others, just like there are some animals that do it better too. We all need to relax. That much is true.

And physical relaxation is important but I think it is second to mental relaxation. A relaxed mind is a relaxed body.  Not necessarily the other way round. You see it when you watch elite sportsperson in competition and you hear them talk about their mental state being the difference between winning and not. The mind is intricately connected to the body, you all know that.

What I mean is that mental relaxation and peace of mind is one of the most important ways each and every one of us need in our lives to truly relax because it helps boost our sense of vitality. The quantity of hours of sleep is not as important as the quality of sleep but sleep in and of itself is not enough to attaining a relaxed mental state. Your mind being at rest. A quiet mind. You know the type, the people who sleep more than the recommended 8 hours a day and still seem more restless when they wake. They probably have not quietened their mind, not truly allowed their minds to rest. Slowed their minds.

It is a need, not a want. Remember this.

Everyone is searching for that something, that medium that would allow them to feel relaxed. Some go to a church or mosque, some do yoga, meditation classes, some surf, do gardening or fish. Some turn to alcohol, some to drugs. Some go to the other side of the world in search of a way, of a magical drug to find a way to calm, to rest, to slow their minds. Some find it, most never do.

What if I said that you don’t have to look very far. What if I told you that the essence of meditation can be had in the gym. Yes, your gym down the road.

Apart from all the physical goals you set yourself to achieve by visiting the gym, the most important benefit – NOW, to you is the intangible benefits of mental rest and relaxation. How is that so, you say? Well, I don’t think everyone has the required skill level to truly absorb the full benefits to the mind that working out with weights gives. However, it can be learned just like anything else, with patience and a good teacher.

How do you define a workout? Some of you may say words like “lifting weights, with reps; intensity; hard work, lots of sweating etc ..” All good.

I define a workout as a “continuous progression of 15 to 45 second FOCUSED MOMENTS”.

Now, here’s the thing – what are these ’15 to 45 second focused moments?’ Well, they’re simply what every gym goer calls a ‘set’. A number of sets of exercises comprise a workout. I refer to a set as a ‘focused moment’. Now, how does this allow my mind to relax?

Well, think about it for a second … if you really focus for the 15 to 45 seconds and become one with the weight and perform the set, your mind will be thinking of nothing else but getting through each repetition. All other thoughts are blocked out of your mind just for those focused seconds. Don’t let anything or anyone distract you for those seconds. If you add up all those 15 to 45 seconds for the duration of your workout, you would probably get 30 minutes of ‘quiet time’ or totally ‘relaxed mind’ for that period of time.

Now that is food for the mind.

Each workout is my meditation hour. Make it yours too. I have anywhere between 3 and 5 workouts a week. So that means I get 3 to 5 meditation hours every week. Do you get yours? Do you get to rest your mind through your body? Do you give it the respect it needs? What you get out of it depends on how much effort you put in to it, how well you focus. Learn proper exercise/meditation technique and practise, practise, practise. Set after set after set.

If you don’t already visit a gym, do so and try it. Try this meditation technique. Even if you don’t get it the first few times around, you’re still going to benefit from increased muscle size.

Its a WIN-WIN for you!

Some truths on exercise, ageing and losing fat!

Regardless of your age, or how out of condition you think you are at the present time, it is never too late to start an exercise program. You just have to change your philosophy on your life, with a more caring attitude to YOU.

The older you are, the more important it is that you exercise. All the science research points to this. It is a no-brainer. What older people cannot afford to lose is the little muscle they still have that assists them in their daily lives and mobility. Its simple, like most things in life: “use it or lose it, but don’t abuse it!”, which applies to all ages.

Some studies show that there’s a typical loss of about 1% of muscle mass or lean body mass (LBM) per year from about age 50. There is a slight increase after 60 and by age 70, there may be up to a loss of 25% relative to what it was at age 25, depending on the individual and if there’s been no strength-training in their lives. What a scary thought, isn’t it!

Loss of muscle LBM has many negative impact on peoples’ lives: strength declines, reduced metabolic rates, postural problems, reduced fitness, increased tendency to lug around unwanted bodfat, weakened resistance to injury and illness and deterioration in physical appearance. Another big consequence in old age is a significant reduction in mobility, partly due to weakened skeletal muscles. And that’s only a few likely negative consequences.

I have been doing strength training for over 23 years now and have helped hundreds of people of all ages with their body re-engineering goals, with over 80% success rate. I believe strength training is one of the most important things you can do for your appearance and health. Strength training is critical for building muscle, maintaining muscle or more importantly, minimizing muscle deterioration and atrophy.

Muscle is like precious gems – you need to build it and then preserve it. It is the fountain of youth, your magic youth potion.

Stronger muscles produce health benefits that adds to your life. It builds your sense of vitality. Building muscle contributes to reducing the impact of ageing. Strength training helps you stay young for your years. However, strength training is not enough. One needs to combine it with regular structured stretching, consistent cardiovascular work, healthy nutrition, adequate rest and recuperation and a healthy lifestyle.

All this helps you off-set the on-set of ageing.

I have seen them, so perhaps have you. People with that glow. People that are filled with that life-force, that all-important sense of vitality. People who seemed to have gotten closer to the fountain of youth. Most, if not all of them, have consistently and persistently worked on their strength training.

They’ve simply decided to build muscle. No more thinking, no further analysing. They just DID IT. They took action. Think about it – you’re made up of more muscle than anything else. I mean you’re covered with skeleton muscles (that help you move and do what you do every single day), your heart’s a muscle and your stomach’s a muscle too. What do muscles do? Keep it simple … they need to work. It makes sense to ‘work’ your muscles then, doesn’t it?

Muscles are one of the very things that keeps us all alive. But hey, if slowing down the ageing process by building muscle is not convincing enough for you what about if I say that it could help you lose fat. Yep, that’s right, do you want to lose unwanted fat? Well, build muscle. Period!

There are so many organizations and people in the world today that give out fat-loss diet plans that don’t include strength training. This is not ideal. It robs the body of the little muscle it has, making fat loss even more difficult because of reduction of one’s metabolic rate.

This is so common today in many weight-loss programs all around the world, where individuals think that some new ‘fad diet’ will be the answer or some magic supplement. It does not work that way. “That way” is not sustainable and is a huge reason for many victims of the ‘yo-yo’ diet symptoms and millions of dis-illusioned and disappointed individuals with the best of intentions.

Executing an exercise for maximum benefit and minimal risk takes a lot of practise, Just like genuine friendship, genuine muscle requires a lot of work and time. Remember: practise does not make perfect. Perfect practise makes perfect.

Its body shape, not body weight that really matters.

Building muscle is the only way you can improve your body-shape and this is achieved through progressively increasing your muscle-fat ratio.

Have a go today, if you haven’t done so already – start a structured strength training program for the most important person in the world to you – YOU. That way, the people that depend on you – your spouse, your kids, your employer, your clients – they get the BEST YOU too. It could be one of the most important decisions you will ever make in your life. More important than the dream house you intend to buy one day. Build that dream house in you, first.

We’re all reminded that people are living longer now. What’s more important I believe is adding LIFE (vitality) in to your years, not just adding years to your life. Most aged people spend the last 20 years with various levels of discomfort and immobility.

Remember though: when you exercise, try to do it as efficiently and effectively as possible, under the safety umbrella. And, don’t try to do everything yourself if it isn’t your area of expertise, you can sometime do more harm than good to yourself.

Let go of all self-imposed limitations and fears and ask for help. It takes a lot of courage to seek help from an appropriately skilled professional with the relevant experience and credentials.

There are a lot of excellent exercise professionals out there, those who give you the results you desire – with care.

My wife and I are celebrating our 10 year wedding anniversary next week. Wow, a wonderful achievement. A milestone reached. I mentioned it to a long-term client and friend of mine and he said:

“well, that is a milestone indeed, Paul. Congratulations. One thing it does say, Paul, is that it reflects the tolerance you both have had for your short-falls in character – your character flaws. It shows you’re willingness to grow and adapt to one another, for your togetherness.”

I thought about this ‘togetherness’ and I agree.

I’ve certainly adapted and she has, too. We have grown individually and together as one. But upon reflection, I realised that before you have adaptation as a choice, one needs to precede it with Awareness followed by the application of Action. Yes, appropriate and relevant action. This then leads to the critical step of Adaptation, if one hopes to have sustainable change.

So, in effect, it is the application of my Triple A to Life Philosophy: Awareness; Action; Adaptation.

There are many ways of approaching a potential risk or problem but you can certainly apply my Triple A approach to improving you personal immunity and reducing your health risks. Lowering your Risks of illness or susceptibility to the common flu or cold if you do get sick quite often during the colder months of the year.

My wife tells me that she has never met or knows anyone in her life so far that gets sick fewer times than me, I think she said that she can only remember me being ‘sick’ (and not a case of ‘man-flu’) a handful of times in the 13 and half years we have been together.

I asked her why she thinks that is the case and she identified some 7.5 key daily habits that she has seen me do consistently since she has been with me.

She said:

Key Habit One: I drink loads of water.

She is true.

I do drink, in my opinion – ‘adequate’ daily requirement of H2O, generally, approximately 1L of water per 20 kg of body-weight. Currently, I am drinking about 4.5L of water per day. Adequate daily levels or water is a huge part of my clients’ success with my body re-engineering programs.

I consistently find that most if not all my clients were not drinking sufficient water at the start of their program.

For the average person, your daily guide should be to drink 1L of water per 25kg-30kg of bodyweight (after taking in to other considerations such as age, exercise experience, activity levels, health condition etc).

Beauty is Truth, truth – beauty. That is all there is on earth ..and all ye need to know.
Be aware of the beauty with and around you.
Don’t just look, ‘see’

Key Habit Two: I eat loads of Dark Green vegetables

She is true, again.

I always tell my clients that if its green and not a frog – eat it!

Yep, load up on your dark green vegetables, something most of you would have been told by adults in your youth. Amongst other things, greens fill you up and addresses your satiety levels better, adds loads of fibre to your bowels and helps the transportation of oxygen through the blood and with it, vital nutrients for the optimal functioning of organs, especially the most vital: the brain.

Guideline: aim to consume 1cup of dark green vegetables (broccoli, spinach or long beans) for at least 1 meal per day for the first 2 weeks and work up to 2 meals per day for the next 2 weeks. See how your body changes and notice how your energies improve. Maintain a minimum of 2 meals per day with dark green vegetables in it for 90 days and see how your good body and mind feel and look. Try it!

Key Habit Three: I wash my hands loads of times

My wife is absolutely true – again!

I learned way back in primary school that germs and a lot of bad bacteria is spread through the hands and is one of the main instigators of illness. I made a conscious effort all the way back then to keep my hands relatively clean as much as a I possible could, every single day. As a result, I wash my hands before and after almost everything I do. It may be a bit obsessive compulsive now but the risk of not doing so far outweighs the inconvenience of frequently washing hands.

Guideline: Try washing your hands more frequently if you’re not already doing so. Try and become aware of cleanliness of your hands and increase the frequency of hand washing. With soap. Act. Repeat consistently and persistently.

Adapt accordingly.

Key Habit Four: I eat loads of Protein in diet

She said ‘loads’ but I would have to disagree, not ‘loads’ but ‘adequate daily intake requirement’ of protein.

After water, the protein is the most abundant substance in the body. It is the life blood of your being. Yes, I do to ensure that my hard-working muscles get sufficient muscle-replenishing protein for repair work post work-out but also because it fills me up better than the weighed-equivalent amount of carbohydrates or fats, for example:

Give this a try. Eat 200g of chicken breast and 200g of white rice. Compare which one fills you up better and keeps you fuller – for longer. Yep, the chicken does, doesn’t it? Protein is more filling. Protein are the ‘building blocks’ of muscles and the human body and mind. Without adequate levels – you feel like crap and you wilter away like a plant uncared for.

Here’s my guideline: determine what your LBM or lean body mass is (the mass of your body that isn’t fat). If you honestly assess your daily intake of protein for a week, you will find that you would most probably not be eating even daily minimum requirement to maintain your LBM. Apply appropriate action and eat more protein: chicken, fish, lamb, pork, tofu and eggs are great sources. Your guide should be 1g of protein per kg of lean body weight, but of course, you need to consider other factors like age, activity levels, fitness levels etc. So, LOAD UP ON PROTEIN! So, if you’re a 200lbs male, with a normal bodyfat percentage of 25%, your LBM would be about 150lbs. If you exercise 3-5 times per week, then your body would need anywhere between 140g and 180g of protein just to sustain your LBM.

How do you consume that amount of protein every day, you may ask. Well, you need to ‘split’ your meals up and consume more better composed meals. So you may have, for example, 5 meals per day, with 30g per of protein per meal, which totals 150g per day. Sufficient and not excessive by any means. What gives you 30g of protein, you ask? Well, every 30g of lean meat gives you approximately 7g of protein, so you would need 120g of lean meat to give you 28g of protein. That is about a ¼ of what the average male would eat when he eats a piece of steak (anywhere between 350g and 500g) at lunch or worse, dinner in one sitting!

So, think about your portions of meals and adding more frequent, well-compositioned meals.

I hear people say, well, Paul, isn’t it quite pedantic to measure your meat weight and meals?

I say, no. It is necessary! We measure everything else, don’t we? I mean, we rely on measurements with everything else in our lives, think about it, would you not measure how much money you are paying for fuel? What about measuring your feet for proper fitting shoes? What about getting length of trousers wrong, wouldn’t that piss you off? We live with measurements with everything else in our lives except what is going in to our mouths. So, get yourself a scale that graduates all the way down to milligrams and start weighing my friend.

If you can’t measure something, you certainly cannot manage it!

Give your body what it wants … after water, protein is the most abundant substance and everything in the body, every process, comes down to amino acids and the communication between them.
So eat protein I say!

Key Habit Five: I load up when in the gym

She is correct, again.

Since I picked up my first dumbbell at 17 years of age, I have consistently and persistently made gym training a part of my life, becoming entwined in to my chosen lifestyle and a vital and necessary part of me. My life.

I don’t believe in light weights. Period!

To get the best ‘bang out of your buck’ when you’re in the gym, nothing beats free weights and gravity. You need to use MODERATE TO HEAVY weights though and stay away from ridiculously light weights that you see many people use (unless you’re warming up your joints and/or in rehab). For the comparative amount of time you invest in any physical activity, nothing beats the results you get when you DO THE BASICS – in the gym. In terms of efficiency and effectiveness of health, strength and fitness benefits, in the short-term and the long-term, nothing beats the basics. What are the basics? Well, they are:

  • Deadlifts
  • Back Squats
  • Bench Presses

You can throw in some other full body movements like: clean and presses and lat-pulldowns and lunges with a few arm curls and dips. Workout done!

Neuroscience confirms that exercise, specifically weight-training, stimulates neurogenesis – the birth of new brain cells. You get smarter!! An estimated 3 million people (about 12.5% of the population) suffer live with anxiety or depression. A staggering number indeed.

Guess what, regular exercise of moderate to heavy intensity can be an effective adjunct treatment for depression. Both aerobic and strength training are very helpful in treating depression.

Remember: “Health is a state of complete physical, mental and social well-being and not merely the absence of disease or infirmity.” WHO.

Guideline: Get back to BASICS. Keep it FUNCTIONAL. Keep it SIMPLE. With CONTINUITY and PATIENCE. How much exercise then, Paul you ask? Well, the Australian National Physical Activity Guidelines recommend: 

  • doing exercise is better than doing none.
  • be active on most days of the week.
  • Each week try to do 2 1/2 to 5 hours moderate intensity exercise or 11/4 to 2 1/2 hours of vigorous intensity physical activity.
  • Do muscle strengthening activities on at least 2 days each week.

So, there you go. Just do it.

Try it!

Muscle is precious. Build muscle then, do everything you can to preserve it.

Key Habit Six: I limit my intake of sugar

She is not wrong.

I do try and limit my intake of direct sugar but also am aware of the indirect sugars in other foods. To do this I try to eat more foods that come straight from the ground. The less processed the better for you.

Sugar – this insidious killer is not only the most addictive substance on this planet but almost every living human being cannot say no to it. It is the biggest killer of the human race – add up all the deaths caused by every other cause and I bet you will find it pales in comparison to the deaths caused by sugar, either directly or indirectly. That is how serious this matter is.

It is the over-consumption of it that results in many health, and dare I say it, mental problems.

There is direct correlation between food and mood. Meaning, there are clear dose-response relationships between diet and level of mental health and well-being. What I practise is very similar to what Scientists refer to as the “Mediterranean Diet” which emphases high consumption of plants (vegetables, fruits, nuts) and rich in good fats.

How do I do it? Well, whenever I get sugar cravings I substitute with either of the following:

  •  100g of blueberries
  • 150g grapefruit
  • Cup of green tea

My Guideline: become more aware of sugar in foods you put in your mouth and do your best to eliminate direct sugars from you diet, one at a time. Its difficult at first, I know but give it a try – persist. One less teaspoon sugar may just mean lesser health costs later in life. Maybe, a teaspoon less of sugar in your coffee or tea or drop the honey from your cereal.

Neuroscience studies show that eating too much sugar is linked to weight gain (we all know this), obesity, type 2 diabetes and cardiovascular disease (CVD), stroke, high blood pressure (hypertension) and age-related illness of Dementia. Diabetes is the risk factor for cognitive decline and dementia. The widespread assumption that sugar consumption can lead to addiction is inaccurate based on neuroscientific defintions of addiction, tolerance and withdrawal.

Remember this: “What we eat really affects our brain, our behaviour, our neural circuits, and our health in many ways. “ Neuroscience SFN 2014.

A healthy, balance diet encourages a healthy balance of gut microbes and there is a strong and definite Gut-Brain-Microbe connection. Having too much sugar can disrupt the gut-brain balance which disrupt signalling which may lead to abnormal brain function, changes in behaviour, thoughts, emotions, our perception of pain and impact on our immune system.

Resulting in increased susceptability to getting sick and being ill. So, in a roundabout way … try out these key habits to help build your immunity from all facets of being human.

Maybe, eliminate your cereal entirely and just opt for something more nutritious and simple, like spinach and eggs for breakfast, for example and replace that orange or fruit juice with plain water.

Key Habit 7.5: I get adequate Quality Rest

True, again.

Notice I said “Rest” and not ‘sleep’. I have seen people who get loads of ‘sleep’, getting ten hours or more per day and wake up feeling more restless than they did before going to bed.

You need to focus on getting quality Rest. That could happen at any time of the day. A little nap during the day for less than 30 minutes would do wonders for your energy and focus levels at work. Note: latest neuroscience confirm that there an ‘urge to nap’ and it is programmed into our circadian rythyms. Taking a < 25 min power nap improves memory and learning, sparks creativity and regulates emotions. More than this results in sleep inertia (you feel overwheming tiredness).

Try it, if you can. The essence of this is to ‘clear your mind’ or ‘quiet your mind’. Such rest is priceless because you release hormones throughout the body and brain that help elevate your energy levels as well as your ability to focus on tasks at hand, for longer periods.

Try taking short periods of ‘rest’ for the body and mind. Almost like a short period of meditation. Find your quiet place and un-think to Rest. Take a page out the Fijian’s Life Book and apply the “Fiji Time” mentality to your life when appropriate, when you need to get away from it all. Learn why this race is consistently rated the Happiest People on the planet. It is not by chance, it is by choice. Their individual and collective choice as a race. They try to keep things simple. I know, because I was born and raised there.

Its not the quantity of rest, but the quality. Getting better at the latter will enhance your sense of being – your “vitality”, that essence of life – your life!

Little by little … every step in the right direction gets you to the destination.
Be like a postage stamp, stick to whatever you’re doing until you get to your destination.
Luck has nothing to do with it.
Hard YAKA and persistence gets you there!

Remember: the compound effect of the application of habits with the power of imagination and self-regulating behaviour is the REAL MEDICINE here. It is what I refer to as your HEALTH AND VITALITY INSURANCE. It is preventative insurance, that adds to a better quality life not only now, but more importantly, in old age.

A little persistence and consistency in the application of the 7.5 habits I have elaborated on may just help improve your overall immunity to the common cold and flu, like it has for me. The reason I have said ‘7.5’ habits is because this is obviously not a definitive list of reasons but it certainly is the Key 7 habits that you are in full control of. Habits that I consistently adopt on a daily basis.

Try them, see how you feel after seven days, after 4 weeks. Try 3 months and all of winter. Then, get in touch with me and tell me all about it.

The application of these key habits should help your overall sense of vitality and lower your risk of feeling like ‘crap’ or low in energy and vitality as frequently as you may have felt. It just might add years to your life – keeping your batteries re-charged.

Remember also that elephants don’t bite, mosquitoes do!

These habits are little things that could become a problem if you don’t take of it. So, take care of the these mozzies and other mosquitoes in your life, if and when you identify them.

As you know, Little Things Matter – simple actions, repeated over time, will determine the life you lead.

Someone once said that practise does not make perfect – perfect practise makes perfect. I agree.

So, become Aware. Apply Action. Adapt accordingly and repeat practice, with good execution …. Within reason. Keep things simple, don’t complicate things and know that everything will be ok in the end.

The dedication to small, yet, important key habits on a daily basis helped me represent Australia at not one, but two consecutive World Natural Physique Championships, placing in the Top 5 in the World in both.
An island boy born and raised in the Fiji Islands went all the way to be one of the BEST in the world.
That is the power of the compound effect of little things done consistently over time.

Friends for life.

I’ve met a lot of intelligent people in my life, the smartest person (Intelligent and wise) I have met (thus far) passed away earlier this year at 82.

We were friends for about four and half years or so. I considered a friend for life. You know the type, I hope you’ve got a few friends that you can honestly look at and say, yes, you are a friend for life.

Our friendship lasted for just over four years.

We had all the characteristics of good friendship – honesty, trust, care, inter-dependence, willingness to provide a shoulder to lean on when one needs help, forgiveness and a genuine desire to help the other become a better person.

I miss my friend. A lot.

Opportunities disguised as challenges

He taught me much and I, him. We shared. Stories. I was fascinated with his stories of life. Not necessarily his life, but life in general, in particular where he saw opportunities and others saw ‘challenges’.

Guess who got the rewards? Yep, “nothing risked, nothing gained”, he would tell me. Made me realise that life was a big exercise in “Risk Management” … but I won’t go in to that right now, it can be a topic for later.

A great example of a human being striving to be the BEST he can be – for himself, first and then, everyone else. All day. Every day.

Work hard at adding life in to your years, not just life to your years

Back to my dear friend … I saw him 3 times a week (Mondays, Wednesdays, Fridays) between 10:30 & 12 noon, in my gym – for our usual chats and his exercise. We had an arrangement: he listens and follows everything I say to keep him alive and I get an hour coffee and mentorship every Friday morning after his session with me.

Having only six months to live (as told to him by his doctors), my good old friend lived for another four years. He took care of the little mosquitoes, the daily habits and this along with other factors helped him live longer.

I got him to work on his breathing, sense of balance, strength, agility and keeping the ‘whole body’ in mind. The usual services that a typical gym owner and manager would provide.

Basically, make him exert enough effort to his skeletal and smooth muscles, to help make his daily activities just that little bit easier and more pleasant – like walking, walking up stairs, carrying shopping bags, doing a little gardening and breathing better.

He certainly lived a long life, but he was more interested in adding “Life to his years”, in the years I had known him.

 

Choose what to leave out – choose wisely

He was so diligent in his approach to exercise that he came in for a workout on his 80th birthday. He sat on the reclining stationary bike to warm up and I got everyone in the gym to sing ‘happy birthday’ and cheered ‘Hip hip, hooray!!’.

I think he enjoyed the attention.

After the singing, we started our chat and I thought I’d ask him in honour of his 80th birthday what was the one thing he could share with me that he learned in his last 40 years that he hadn’t known in his first 40 years. He stopped pedalling for a few seconds, looked up to the gym ceiling and said …

“Work on being a master of your funnel, Paul!”, he yelled whilst catching his breath.

Don’t stop cycling, mate, keep those legs pumping!” I said

  • “Don’t think, answering my question gives you permission to stop moving.”

He smiled, gave me a look, and happily continued.

“What do you mean?” I asked. “What funnel?”

He called out, over the music in the gym, “I learned how to cut out more bul#@it in my life, Paul!”

This was very interesting, coming from a man who had a huge part of his career in advertising and strategy, advising large companies on selling. Matter of fact he ran a company that employed 200+ people, which he successfully sold along with another business he started after that.

He had also acted as adviser to some of the most prominent businessmen Australia had ever seen. One such high wealth individual he advised for more than thirty years was Australia’s Richest Man at one stage – Mr Kerry Packer.

This retired friend of mine did alright for himself.

Attitude is key at winning in the Game of Life.

Rid your life of ‘stuff’

He then proceeded to say that in life, we get bombarded with so much ‘stuff’, and now more than ever, due to the proliferation of the various media types, one has to be more diligent in ‘policing’ the many sensory stimulants entering our minds through what we see, hear, who we talk to and the groups we mix with.

We have to exercise vigilance in self-regulating behaviour, in particular, with regards to the impact exposure to all this modern-day living ‘stuff’ (or in his words “bul#$@it”) has on you.

A lot of this ‘stuff’ does not really have any place in your life, and really does not in the whole scope of life. We have 86,400 seconds in a day. Use those seconds wisely.

Try this suggestion; Limit your television viewing to stimulating, special shows. If you make television watching a habit, you can become narrow-minded, tunnel vision sets in and creative imagination will vanish. All the better if you can record or download them and watch when it fits your schedule instead of someone else’s.

See how you feel in 1 week.

A famous company slogan goes something like this …. “Life is short”… we could all heed the advice from my wise friend and assess how well you are using your own funnels in sieving out the irrelevant ‘crap’ from your lives NOW … not 40 years from now.

Maybe, just maybe, we will not only add years to our life … but more importantly, LIFE TO OUR YEARS!
